How melatonin actually works (and why a low dose works better)
If you have ever tried melatonin and woken up feeling foggier than before you went to bed, you are not alone. Most melatonin products sold over the counter contain 3, 5 or even 10 mg per dose. The research suggests you probably only need 0.3 to 1 mg, and that more is actively worse, not better.
Here is what melatonin actually does, why low doses work better, and how to use it intelligently.
What melatonin is
Melatonin is a hormone your body produces in the pineal gland, a small structure deep in your brain. It is not a sedative. It does not knock you out. Its job is to tell your brain that it is night.
In a healthy circadian rhythm, melatonin levels start to rise about two hours before your natural bedtime, peak around 2 to 4am, and drop close to zero by the time you wake up. This nightly cycle is the signal your body uses to coordinate sleep, body temperature, hormone release and dozens of other processes.
How it actually helps you sleep
Melatonin does not make you tired. It changes your internal clock.
When you take melatonin in the evening, you essentially tell your body "it is night now" a little earlier than it would have figured out on its own. Your brain responds by shifting the rest of your sleep machinery forward. You feel sleepier sooner. You fall asleep faster.
This is why melatonin is most useful for:
- Jet lag (shifting your internal clock to a new time zone)
- Shift work (sleeping at unusual hours)
- Difficulty falling asleep due to a late running circadian rhythm
- The occasional restless evening when your mind will not switch off
It is less useful as a general sedative if you are otherwise on a healthy sleep schedule.
The dose problem
Here is where things get interesting. Studies going back to the 1990s show that very small amounts of melatonin (0.3 mg or even less) are enough to shift your circadian rhythm and help you fall asleep faster.
Higher doses do not work better. They work differently, and not in a good way. At doses above 1 mg, melatonin can:
- Cause grogginess the next morning (the "melatonin hangover")
- Disrupt your natural melatonin production over time
- Cause vivid dreams or nightmares
- Increase body temperature slightly, which is the opposite of what you want for deep sleep
And yet the standard over the counter melatonin pill in many countries contains 3 to 10 mg. That is 10 to 30 times more than the studied effective dose.
Why low doses work better
Your melatonin receptors are extremely sensitive. They evolved to respond to the tiny amounts your pineal gland produces naturally, which peaks at maybe 60 picograms per millilitre of blood. A high dose flood the system, saturates the receptors, and confuses your circadian signalling.
A low dose mimics what your body would have done on its own. It nudges your rhythm without overriding it.
